Magnesium for runners and hybrid training: do you need a supplement?

Magnesium matters for muscle, nerve and energy, but the claims about cramps, sleep and recovery are more mixed than the label suggests.

Magnesium has quietly become one of the most talked about supplements in running and hybrid training. Scroll any feed and you will see it sold as the fix for cramp, the key to deep sleep and the secret to faster recovery. Some of that is fair, and some of it runs well ahead of the evidence. Magnesium really is important for how your muscles and nerves work and for turning food into energy, yet for most people who eat a varied diet the honest answer is calmer than the marketing. Here is what magnesium does, how much you need, where to find it in food, and what the research actually says before you reach for a tub of capsules.

What does magnesium actually do?

Magnesium is a mineral your body cannot make, so it has to come from what you eat. It works as a cofactor in hundreds of enzyme reactions, which is a long way of saying it helps a huge number of everyday processes run. Two of those matter most for training. First, energy: magnesium is needed to make and use ATP, the molecule your cells burn for fuel, so it sits right at the heart of how you produce energy during a run or a strength session. Second, muscle and nerve function: magnesium helps control the movement of calcium and potassium in and out of cells, which is part of how muscles contract and relax and how nerves carry signals.

It does plenty besides. Magnesium plays a role in protein synthesis, blood glucose control and blood pressure regulation, and it is a building block for healthy bones. In fact around 60% of the magnesium in your body is stored in your skeleton. None of this means more is automatically better, but it does explain why being genuinely low on magnesium can leave you feeling below par.

How much do you need, and are you getting enough?

In the UK the reference nutrient intake is 270 mg a day for women and 300 mg a day for men. The NHS position is refreshingly simple: you should be able to get all the magnesium you need from a varied and balanced diet, and food comes first. For most active people who eat enough and eat reasonably well, that target is very achievable.

Real deficiency, known as hypomagnesaemia, is genuinely uncommon in healthy people who eat normally. It is more likely in specific situations: gut conditions that affect absorption such as coeliac or inflammatory bowel disease, heavy alcohol use, poorly controlled diabetes, some prescription medicines, and very restricted eating. The tricky part is that the early signs of low magnesium, such as tiredness, weakness and muscle twitches, overlap with the everyday feeling of training hard and not sleeping enough. That overlap is exactly why it is a mistake to diagnose yourself from symptoms alone. If you are worried, a GP or pharmacist can help you work out whether magnesium is really the issue.

Which foods are high in magnesium?

The good news is that magnesium is spread across a lot of everyday foods, and building it into your meals is straightforward. Reach for these regularly:

  • Nuts and seeds, such as almonds, cashews, pumpkin seeds and sunflower seeds
  • Wholegrains, including wholemeal bread, brown rice, oats and wholewheat pasta
  • Leafy green vegetables like spinach and kale
  • Legumes such as beans, lentils and chickpeas
  • Dark chocolate in sensible amounts, and to a lesser degree bananas and plain yoghurt

If your plate already includes a mix of these across the week, you are probably doing better than you think. A handful of nuts, a bowl of porridge, a portion of greens with dinner and some beans in a stew add up quickly. Leaning on whole foods also brings fibre, protein and other nutrients that support training, which a single capsule cannot match.

Does magnesium stop cramp?

This is the claim you will see most, and it is the one the evidence supports least. A Cochrane review, which pools the best available trials, concluded that magnesium is unlikely to give meaningful cramp relief to older adults who get regular cramps. For the exercise-associated cramps that runners actually care about, there were essentially no good randomised trials to draw on at all, which means the popular idea that magnesium cures training cramp is running on very thin evidence.

That fits what sports scientists increasingly think about cramp in the first place. Muscle cramp during hard efforts looks to be driven more by muscle fatigue and changes in how nerves fire than by a simple shortfall of one mineral. So while it is sensible to keep your magnesium intake up as part of a good diet, do not expect a supplement to switch cramps off. If cramp is a recurring problem, the more productive levers are usually pacing, gradual training progression and general conditioning, and it is worth a chat with a coach or physio.

What about sleep and recovery?

Magnesium and sleep is a softer story than the internet suggests. Systematic reviews that have gathered the trials describe the evidence as low to very low quality, built on small studies with mixed methods and inconsistent results. Some people do report falling asleep a little faster, but the overall picture is not strong enough to call magnesium a reliable sleep aid. If you try it and it seems to help, that is not nothing, but keep your expectations realistic.

Recovery is a similar picture. Because magnesium is involved in energy production and muscle function, it is reasonable to make sure you are getting enough. What is not established is that topping up beyond your needs speeds up recovery in people who are not deficient. In other words, fixing a genuine shortfall may help you feel better, but extra magnesium on top of an already adequate diet is not a proven recovery booster. The unglamorous basics, meaning enough sleep, enough fuel around sessions and easy days that are actually easy, still do far more for recovery than any single supplement.

If you do supplement, which form and how much?

Food first is the sensible default. If you and a GP or pharmacist decide a supplement makes sense, perhaps because you are in an at-risk group or your diet is genuinely short, the form does change how well it is absorbed and how it sits with your stomach. In brief:

  • Magnesium glycinate is well absorbed and tends to be gentle on the gut, which is why it is often chosen for evening use
  • Magnesium citrate is also well absorbed, though at higher doses it can loosen the stools
  • Magnesium oxide is cheap and common but poorly absorbed, and it behaves more like a laxative than a top-up

On dose, the UK safe upper level from supplements is 400 mg a day for adults. Taking more than that over a short period can cause diarrhoea, and there is not enough evidence to be confident about the effects of very high doses over the long term. Anyone with kidney problems needs to be especially careful and should not supplement without medical advice, because the kidneys are what clear excess magnesium from the body. When in doubt, ask a pharmacist. It is a free conversation and a good one to have before you spend money.

How does magnesium fit a hybrid plan?

If you train across running, strength and HIIT, it is tempting to look for a supplement that ties everything together. Magnesium is worth getting right, but it is a small piece of the puzzle. The things that genuinely move the needle are consistent training, sleeping well, eating enough to support your sessions, and respecting easy days so you can go hard when it counts. Get those right and a balanced diet will usually cover your magnesium anyway.
