  1. SkiErg, 1000m. A standing cardio machine. You pull the handles down and drive with your whole body.
  2. Sled push, 50m. Push a weighted sled across the floor (152kg for men, 102kg for women, including the sled).
  3. Sled pull, 50m. Drag the sled back to you with a rope (103kg for men, 78kg for women).
  4. Burpee broad jumps, 80m. A burpee, then a forward jump, again and again down the lane.
  5. Rowing, 1000m. A hard row on the machine, using legs, back and arms.
  6. Farmers carry, 200m. Carry two kettlebells (2 x 24kg for men, 2 x 16kg for women). Grip is the test here.
  7. Sandbag lunges, 100m. Walking lunges with a sandbag on your shoulders (20kg for men, 10kg for women).
  8. Wall balls, 100 reps. Squat and throw a ball to a target (6kg to a 3.00m target for men, 4kg to a 2.70m target for women).

How long should a beginner train for HYROX?

For most people, 8 to 12 weeks is the sweet spot, and the right number depends on where you are starting from. If you already run a little and lift a little, 8 weeks is plenty to sharpen up. If you are coming from the sofa, give yourself the full 12 weeks or a touch more, and build slowly. Remember the goal of a first race is to finish, feel strong and enjoy the day, not to chase a fast time.

  • Underrating wall balls. One hundred reps at the end, on tired legs, is a real grind. Train them in sets so you know your rhythm.
  • Forgetting your grip. The farmers carry and sled pull tax your hands. Build up carries and holds so your grip does not fail first.
  • Only running fresh. Race running feels different on heavy legs, so keep doing that one longer mixed session each week.
